Cole locking out an incline machine press

Most people build chest day around one lift: flat barbell bench. Heavy, every week, first thing. Then they wonder why their shoulders hurt and their upper chest looks flat. Bench is a great lift. It's just not the best chest builder. Here's the ranking, and why.

The ranking

Every chest exercise, ranked

TierExercises
SIncline dumbbell press, machine chest press, pec deck
AFlat barbell bench, incline Smith press, weighted dips
BFlat dumbbell press, high-to-low cable fly
CDecline bench
FSvend press, plate pinch press

Why S is S

  • Incline dumbbell press. Hits the upper chest most people are missing. Dumbbells let your arms come down deeper than a bar, so the chest gets loaded in the stretch.
  • Machine chest press. Stable. You can take it to failure safely without a spotter, and nothing else gives out before your chest does.
  • Pec deck. Loads the chest in the stretched position with almost no shoulder or triceps help. Pure chest work.

Why bench is A, not S

Bench is a strength lift first. Your triceps and front delts do a lot of the work, the bar stops on your chest so range of motion is short, and grinding heavy singles is where shoulders get hurt. Keep it if you love it or want a big bench. Just don't make it your only chest lift.

Why F is F

Squeezing a plate together barely loads the chest at all. If it's light enough to squeeze for 15 reps, it's too light to grow anything.

The workout

My chest day

Run it 2 times a week, at least 2 days apart. Four exercises, 3 hard sets each. Incline first, because the upper chest gets your freshest energy.

Chest day

Incline first

Incline Dumbbell Press30–45° bench. Lower until you feel a deep stretch, then drive up.3 × 6–10
Machine Chest PressSeat set so the handles line up with mid-chest. Last set to failure.3 × 8–12
Weighted DipsLean forward slightly. Go down until your shoulders are just below your elbows.3 × 8–12
Pec DeckPause one second in the stretch. No bouncing.3 × 12–15

How to run it

  • Want bench in there? Swap it in for the machine press as your second exercise.
  • Incline first. Upper chest gets your freshest energy.
  • Last set of every exercise to 1 rep in reserve. The pec deck can go to failure.
  • Hit the top of the rep range on every set, then add weight next session.
  • 2 sessions a week, at least 2 days apart.
More tips

The stuff that didn't fit in the video

Train the stretch

Chest grows most from load at the bottom of the rep, where the muscle is longest. Control the bottom, don't bounce out of it.

Shoulder blades back and down

Pinch them before you press and keep them there. Your chest stays in the lift and your shoulders stay out of it.

Upper chest is what makes a chest look full

Most people have a lower chest and no upper. That's why incline leads every session.

Don't ego the bench

I took my bench from 315 to 455. Controlled reps built that, not ugly grinders. If the bar bounces off your chest, it's too heavy.

Twice a week beats once

Same as arms: spread the work out. Two medium sessions grow more than one session you can barely finish.

Eat for it

You can't build a chest in a deep deficit. Protein around 0.8 to 1 gram per pound of bodyweight, enough food to gain slowly, and real sleep.

None of this is a secret. Lead with incline, use machines and the pec deck to take sets hard, keep bench if you like it, and train chest twice a week. Run it for 12 weeks and compare photos.
